Strength
a) Farmers Carry – 5×45 Sec (Build to a heavy set! Use Straps.)
b) Dips (Bar/Ring) – 5×10 (advanced = weight, novice = banded)
—Superset a/b every 3:30. Use Hex/trap bar or heavy DB/KB for part (a).

Conditioning

WOD Notes: Goal is 13-17 minutes. PS = 55% of power snatch (should be light to where you can touch n go 5 reps at a time). 400m sub = 250ft versa climber.

b) DB Reverse Flies – 4×15

Strength – Week 1
a) Back Squat (pause each rep for 1 sec) – 5×5 @ 75%
b) Strict Pull-ups (wide-grip) – 5×8 (Pause above bar each rep)

WOD Notes: Goal is 12-16 minutes. If you can’t do a T2B, you will pull knees up to chest as high as you can each rep.

WOD Notes: Goal is sub 40 minutes. Box step-ups are front rack. You may use a lower box if necessary. PJ = 55% (should be unbroken each round but difficult). RC sub = climb 10-12ft, 5 strict pu/RC, 8 RR/RC, or 3 heavy pulley/RC.

Strength
Hang Power Snatch + Full Snatch – 1 Every 1:15 x 10 Sets
—Stay between 70-80%. Work up to a heavy complex if you feel good. If you don’t have OH mobility power both.

Conditioning

4 Wall Walks
16 DB Snatches 60/40#  (RX+ = 70/50)

WOD Notes: Goal is 11-15 minutes. You should be able to maintain a similar pace each rd, since your shoulders should be fresh going into the WW. DB snatches should be unbroken as well (you may switch as needed but do equal reps both arms). Use the row to recover & focus on low stroke rate (22-28 strokes/min). WW sub = 40 shoulder taps.

a) Trunk Rotations (pulley) – 3×12 each side (heavier than last wk)
b) DB Seated Press – 4×10

a) Hex Bar Deadlift – 5×6 @ 70-80% (build to a heavy set of 6)
b) DB Lateral Raises – 4×12 (pause + control eccentric)

WOD Notes: Goal is 14-18 minutes. Thrusters should be unbroken, so pick DB’s that allow that to happen even when fatigued. T2B sub = T2R, GHD SU, Weighted SU, or hanging leg raises. Shuttle Runs: 1 Rep = 30ft out + 30ft back (30ft = 5 mats). 

Assistance
a) GHD Sit-ups – 8×15 (rest while partner works)
b) Face Pulls (pulley) – 4×10 (pause for 1-2 sec each rep as you squeeze shoulder blades together)

Strength
a) Bench Press – 5×8 @ 75%
b) Glute Ham Raises 4×10 or Hamstring Sliders: 4×15
—Superset a/b every 3:30. Add a band for extra resistance for part (b).

Conditioning

60/50 Cal Assault Bike
40 Hang Power Cleans (increase by rd)
250 Double Unders

WOD Notes: Goal is 2-3 rounds. HPC = 60/65/70% by rd. M = 165/185/205#, F = 110/125/135#. DU sub = 1/2 DU or 200 singles/person. You will work at the same time on the jump rope portion, but the bike/HPC = “you go, I go”.

a) Bulgarian Split Squats (last wk) – 5×5 each leg
b) DB Pull-over – 5×10 (heavy)
—Superset a/b every 3:30. Build to a heavy set for part (a). BB Front Rack is preferred

Strength
a) Hex Bar Deadlift – 5×8 @ 65-75% (build to a heavy 8)
b) DB Lateral Raises – 5×8 (pause + slow eccentric)
c) Power Snatch + Hang Squat Snatch – EMOM x 10 @ 65-75%
—Choose a+b or just c. Superset a/b every 3:30. If mobility is limited, just power both reps. Stay light & work on technique unless you feel good & want to go heavy.

Conditioning
18 Min AMRAP w/ Partner
150m Backwards Sled Drag 135/95#
6x72ft Seal Walks (partner hangs from pull-up bar)
80/60 Cal Ski

WOD Notes: Goal is 2+ rds. Sled should be somewhat light to where you can jog with it or at least walk/run. It shouldn’t be a walk the entire time!! Partner A will hang from a pull-up bar while Partner B seal walks (w/ sliders) 6 mats down & 6 mats back. You will do 3 sets each of the seal walk & hang. Seal Walk sub = 20 shoulder taps.

WOD Notes: Goal is 12-16 minutes. T2B sub = T2R, hanging knee raises, or leg raises on bench. CnJ should be quick singles (65%) & feel moderately heavy.

a) GHD Sit-ups – 10/15/20/25/30 Reps (rest as much needed between)
b) DB Shoulder Press – 4×8 (3 sec negative each rep)
