WOD Notes: TD = 15-21 min. WB & KB should be light, since I want you to move quickly through those movements. The lunges should feel heavy, but 10 in a row should be manageable (57-60% of 1RM back squat). If you don’t feel comfortable cleaning it and getting it behind your neck, you may just do front rack lunges with same % of FS max. C2B scale = chin over bar, ring rows, or assisted chin over bar.

Announcement: During the month of May, I’m going to be programming a lot of extra assistance/skill work that you can do either before or after the classes. I encourage everyone to follow as much of it as you can. The focus will be on strengthening the upper body through strict pushing/pulling movements. There’s a strong emphasis at Rage on developing the lower body through squatting and sometimes not enough on the upper body. Kipping will be minimized the month of May, in which I will not program any kipping pull-ups/hspu. It’s time to develop a strong & healthy shoulder girdle. Strengthening the posterior chain (low back, glutes, hamstrings) & core will also be a focus.

WOD Notes: TD = 9-15 min / round. Try to go hard the first round and not save energy for the 2nd round. The goal is to be within 2 min of first round. The run is to the sewer as you go around the turn.

T2B scale = do 15 reps each round. DU scale = 25 DU or 80 singles.

WOD Notes: TD = 1:15-2 min / round. Each partner will do 6 rounds total. Partner A will complete one full round, while partner b rests and vice versa. Each round is 95%+ effort, since you built in rest while partner is working. RC scale = 3 up/downs. Make sure that you adjust seat height for your partner every round. Classes over 10 athletes will have to use rowers (20/15 cal).

For Time:
Run 800m with a 25# plate
Then, 14 rounds of:
5 strict pull-ups
4 burpee box jumps, 24/20″
3 cleans 185/125#
Then, Run 800m with a 25# plate

WOD Notes: TD = 20-30 min. You may reduce the # of strict pu to 3 each round or do 5 ring rows (make them difficult). Cleans may be power or squat. Use around 65% of power clean max.

U.S. Navy Lt. J. Wesley “Wes” Van Dorn, 29, of Greensboro, North Carolina, died on Jan. 8, 2014, of injuries sustained in a helicopter crash off the coast of Virginia. He was a member of Helicopter Mine Countermeasures Squadron 14 at the Naval Air Station in Norfolk, Virginia.

Van Dorn was a well-rounded and skilled athlete. According to his friends, he “prided himself on his ability to lift huge weight with the big guys and run with the smaller ones.“

Van Dorn is survived by his wife, Nicole; sons, Jaxton and Maddox; parents, Mark and Susan; brother, Max; and sister, Cara.

Conditioning
25 Min Running Clock (Complete w/ a partner)
5k Row for Time (must switch every 500m)
*With remaining time left in 25 min, max reps of power snatches 135/95# (60% of PS)

WOD Notes: TD = 18-23 min. Each row should be 95%+ effort. Transition quickly each 500m, so think about not strapping in all the way. The work/rest ratio will be about 1:1. You may break up the snatches anyway you’d like. You may start snatches as soon as you finish 5k. Record time for 5k & total snatch reps.
